The class uses two formats so each day's focus has enough time for practice and training.
| Part of the class | Monday, Wednesday and Friday | Tuesday and Thursday |
|---|---|---|
| Check in and review the session | 5 minutes | 5 minutes |
| Warm up and practise movements | 5 minutes | 5 minutes |
| Kickboxing | 10 minutes | Not scheduled |
| Main workout, including rest and coaching | 20 minutes | 35 minutes |
| Team or partner finisher | 5 minutes | Not scheduled |
| Cool down | 5 minutes | 5 minutes |
| Total | 50 minutes | 50 minutes |
Your coach explains the exercises, builds intensity gradually and gives you time to recover. If more warm-up or movement practice is needed, the main workout can be shortened. The finisher adds a shared challenge at your own level, with movement quality taking priority over speed or a team score.
| Day | Focus | What it means for your workout |
|---|---|---|
| Monday | Pull | Practise controlled pulling and hip-hinge movements, with resistance matched to your ability. |
| Tuesday | Speed | Practise short efforts for speed, reaction and coordination, with enough recovery to repeat them well. |
| Wednesday | Push | Develop basic pushing strength with suitable variations and controlled movement. |
| Thursday | Mobility | Practise moving through a comfortable range with control, supported by balance and core exercises. |
| Friday | Conditioning | Combine whole-body exercises and cardio, adjusting work and recovery to sustain good technique. |
For example, a pulling movement can start with a light resistance row, while a pushing movement can use an elevated push-up. These are starting options, not a fixed workout. Exercises change with the day's plan and participants' experience.
Tuesday's 35-minute main section includes demonstrations, practice and recovery, rather than continuous sprinting. Thursday gives you time to work on movement range and control without forcing a stretch. Daily themes are the main emphasis; complementary movements help cover major muscle groups across the classes you attend. Your coach adjusts the work for your recovery.
During moderate cardio, effort generally feels like 5 to 6 out of 10, where 10 is your maximum. You can usually talk but cannot comfortably sing. Intensity varies with the day's focus and your experience, with pace, resistance and rest adjusted as needed.
